Your memory is not a fixed quantity you are handed at birth and slowly spend down. It responds to what you ask of it. The brain keeps reshaping its own wiring throughout adult life, forming new connections in response to movement, learning, attention and rest — a property researchers call neuroplasticity. That is genuinely good news, because it means the daily habits that calm your nervous system and keep you engaged are also, quietly, the ones that keep your mind sharp.
Below are five practices with real evidence behind them, drawn from public-health guidance and recent peer-reviewed research. None of them is a miracle. What they share is a track record of supporting memory, attention and clearer thinking when they become part of how you actually live.

Why this is worth your attention now
An estimated 57 million people were living with dementia worldwide in 2021, and on current trends that number is projected to more than double, passing 137 million by 2050. Those figures come from the Global Burden of Disease programme, summarised in a 2026 World Stroke Organization fact sheet.

Here is the part that tends to get lost. The 2024 Lancet Commission on dementia identified 14 modifiable risk factors — including physical inactivity, social isolation, low cognitive engagement, hearing loss, high blood pressure and depression — and estimated that addressing all of them across a population could prevent or delay up to 45% of dementia cases. That is a theoretical ceiling rather than a personal guarantee. Even so, it reframes cognition as something you have some influence over, not simply something that happens to you.

1. Move your body — it is the closest thing to a memory drug we have
If you only adopt one habit on this list, make it this one. Physical movement has the strongest and most consistent evidence of anything you can do for your brain. A 2026 expert review in the American Journal of Lifestyle Medicine describes how aerobic activity such as brisk walking, running or cycling raises levels of brain-derived neurotrophic factor (BDNF) — a protein that supports the growth of new neurons and connections, particularly in the hippocampus, the brain’s memory hub. Movement also improves blood flow to the brain, which matters more than most people appreciate.
The dose is refreshingly achievable. That same review notes meaningful cognitive benefits from as little as three sessions of around 40 minutes of physical activity a week. A separate 2025 narrative review of ageing and exercise found that regular activity improved executive function, memory and processing speed in older adults — including those already showing mild impairment or carrying genetic risk. A mix of aerobic work and resistance training appears to give the fullest picture of benefit. 2. Learn something genuinely difficult and new
There is a meaningful difference between doing what you are already good at and learning something that makes your brain work hard. In one study of adults aged 58 to 86, participants took on three unfamiliar skills at once over three months — options included Spanish, drawing, music composition and photography. Their memory and attention scores rose during the programme. More striking, a one-year follow-up found the gains had not only held but continued to build, with some cognitive scores approaching those of adults decades younger.
The active ingredient seems to be effortful, sustained novelty rather than the specific subject. Learning an instrument, a language, a craft or a demanding hobby forces your brain to encode unfamiliar patterns and hold new information in mind — exactly the faculties that soften first with age. 3. Train working memory — but be honest about what it does
Working memory is the mental scratchpad that holds a phone number, a set of directions or the thread of a conversation. Targeted drills — dual-task exercises, sequence recall, updating tasks — reliably improve the trained skill, and that is worth having.
The honest caveat, and the reason this practice sits lower than movement in the evidence stack, is transfer. As researchers put it in a 2026 review by the American Psychological Association, people become excellent at the specific game or task they practise, but that skill often fails to carry across to unrelated real-world abilities — the leap is simply too far. The landmark ACTIVE trial did show durable gains years later, but chiefly within the trained domains. So treat brain-training apps as one small tool, not a substitute for the messier, richer learning in practice two. If a puzzle genuinely absorbs and challenges you, keep it. Just do not expect a crossword to protect your ability to manage your finances.
4. Practise mindful attention and slow breathing
Attention is the doorway to memory: you cannot remember what you never fully took in. This is where a body-based, nervous-system approach earns its place. A large meta-analysis of 111 randomised controlled trials found that mindfulness practice produced small-to-moderate improvements in global cognition, executive attention, sustained attention and working-memory accuracy. The effects were not dramatic, and the research is not without flaws, but the direction is consistent — and the benefits tended to be larger for people carrying more stress to begin with.
There is a mechanism worth understanding. Chronic stress keeps the body braced and floods it with cortisol, which is unkind to the hippocampus over time. Slow, deliberate breathing and focused attention shift the body out of that state and into one where learning and recall come more easily. 5. Protect your deep sleep — the practice that makes the other four stick
Sleep is not passive downtime; it is when the brain files the day away. During deep, slow-wave sleep, the brain replays and reorganises fresh memories, gradually shifting them from the hippocampus into longer-term storage across the cortex. Reviews published in 2025 describe how the coordinated rhythms of deep sleep — slow oscillations, spindles and sharp-wave ripples — drive this consolidation. Related 2025 and 2026 work suggests a well-rested brain also clears its memory “workspace”, restoring its capacity to take in new information the next day.
The practical upshot is blunt: a new language, a workout, a meditation session and an hour of study all pay far smaller dividends if you shortchange the night that is meant to consolidate them. A consistent wind-down — dimmer light, a cooler room, screens set aside, a regular bedtime — is a legitimate brain exercise in its own right, even though it asks you to do less rather than more.

A sensible word before you start
Two things are worth holding in mind. First, ordinary forgetfulness — a misplaced name, a word on the tip of your tongue — is a normal part of being human and busy, not a sign of decline. Second, if you or someone close to you notices memory changes that interfere with everyday life, that is a conversation for a qualified doctor, not a blog. These practices support a healthy brain; they do not diagnose or treat disease.
Start with one. Movement is the most reliable place to begin, and sleep the easiest to underrate. Layer the others in as they become habit. The point is not to overhaul your life this week — it is to give your brain the steady conditions it has always used to stay sharp.
